Like Tim said. Do a search on PWO shake and you'll find the best way to make it. As far as whole foods go, you'll need a protein source like maybe chicken or tuna and a complex carb like maybe a sweet potato or kidney or lima beans.
Drink About 1/2 the PWO shake at first and sip the rest over a 1/2 hour or so. then have your PWO meal.

Usually it's best to get some simple carbs(about the only time you'd want to eat/consume simple carbs during the day) PWO with some whey protein at 1-3:1....for best nutrient intake...however since you're dieting...i would still do it 0.5-1:1...so maybe 15g simple carbs to 30g whey protein....that should be around 200 calories....which is good for you....I would think of this as a 'snack'...eat a 500 calorie meal 1-2 hours afterwards(counting from the end of your workout)....

Simple solution...get a shaker cup(about a buck), and take your protein/simple carbs or whatever you want to usein a baggie, add water, shake and drink.
