i have been following the programs on the site and am currently in my second 8 week plan. i notice when you pick out specific target areas that arms is not a choice. my biceps are strong and have decent definition, but i can't seem to get the muscle to push forward and create the "coconut" look. what can i do to achieve this? i have read that pronated curls are good, but how many sets and reps?? in all the programs from freetrainers you end up doing only 4 sets of 2 different exercises...is that enough?? please help!

Genetics dictate the shape of your muscles (not size). Some folks have more squared pecs, some very round. The same is true of your biceps. Alwyn Cosgrove, a respected Masters and CSCS once said that if you want bigger arms, YOU have to get bigger. The best way to do that is lifting heavy with compound movements for your whole body. Squats and deadlifts are great examples for this. Though they work your legs, the synergistic effect makes your whole body grow. You can do curls for years, but if you don't get bigger, you'll never have big arms.
