Done my first arm workout for a while and must of gone too heavy as for next 5 days couldnt stretch my arms fully, they were stuck halfway up "ouch" only able to do it now. Think the problem was caused by too much weight and doing no arm warm ups or cooling down, guess i learnt the lesson the painful way.

yes, warmup is key. the gradual muscle temp increase is important to reduce the chance of injury to muscles and joints, and to increase muscle contractile str and contraction speed. Typically for resistance exercises, stretching is the best form of cooldown. It helps reduce the stress and release the tension in the worked muscle, and will also be involved in reducing the chances of injury.
and if you havent done an arm workout in awhile, i would suggest doing less that 70% of your 1RM to primarily build up your musclular endurance. Do about 12-15 reps for each set, and maybe 1-3 sets of each exercise to get you back into the game. then you can move back into the big stuff.
