Warm up for five minutes on the eliptical

Preacher Curls: 35lbsx10/40lbsx10/45lbsx8/50lbx6

Rope Pull Downs: 15.5kgx10/17.5kgx10/17.5kgx8/22.5kgx5
Close Grip P-ups: 3x10
Stomach Vacs: 4x30 seconds
