For my job, we have a fitness test in which you have to do two laps around a track with intervals of going around cones, dragging a 165 pound dummy ten feet and push ups. The pace is pretty intense and most guys barely finish in the allotted time.

I am looking to lose body fat and be in excellent shape. I did a search on H.I.T.T. and came up with several hits and some of them had programs but most were on a treadmill or epliptic (sp.) machine but I run on the street or on a track. What I have done in the past is a 1/2 mile warm up to the track and then on the track, sprint the straights and slow jog the turns. I finish off with a 1/2 mile jog home. I think I could probably raise the intensity level but am at a loss as to how to proceed.

What kind of program should I be doing on a track to help me pass my fitness test with flying colors?

0-8:00 Warm up (walk Fast)
8:00-9:00 Base Pace (Jog)
9:00-10:00 Speed Interval (Jog as fast as possible)
10:00-30:00 Repeat your Jog and speed interval 8-10 times
30:00-35:00 Cooldown walk brikly.

Hope this helps and improves your numbers.

Thanks for the info but I have a question.
I understand these parts:

0-8:00 Warm up (walk Fast)
8:00-9:00 Base Pace (Jog)
9:00-10:00 Speed Interval (Jog as fast as possible)

But this next part...do you mean jog or sprint as fast as possible for one minute and jog regular the next and alternate each minute?

10:00-30:00 Repeat your Jog and speed interval 8-10 times

And of course, I get this part as well:

30:00-35:00 Cooldown walk brikly.

Thanks.
